How Much Protein Do You Actually Need? A Science-Based Guide

The official minimum was designed to stop you getting sick — not to keep you strong. Here's what the research actually supports, minus the hype.

Ask ten people how much protein they need and you'll get ten different answers — usually a shrug, sometimes a number copied from a supplement tin. The confusion is understandable, because the single most-quoted figure, the recommended dietary allowance of 0.8 grams per kilogram of body weight, answers a narrower question than most people think. It was set to prevent deficiency in the average sedentary adult — the floor below which your body starts losing nitrogen — not the amount that keeps muscle, metabolism and healthy aging on your side. For those goals, the research consistently points higher.

The calculator above translates that research into a target in grams. Here is the reasoning behind it, so the number actually means something.

Why protein is the macronutrient that ages with you

Protein isn't just for gym-goers. It supplies the amino acids your body uses to maintain muscle, bone, enzymes, immune cells and hormones. The catch is that the system gets less efficient over time. From middle age, skeletal muscle mass declines on the order of roughly 1% per year — a slow leak called sarcopenia — and that loss is one of the strongest predictors of whether people stay mobile and independent in later life.[1] Crucially, aging muscle develops what researchers call anabolic resistance: it responds less to a given dose of protein, so older adults need more, not less, to get the same muscle-building signal — exactly when many people's appetites and intakes are shrinking.[2]

The numbers, by goal

Translating the evidence into grams per kilogram of body weight gives a practical ladder. Where you sit depends on how active you are and what you're trying to do:

Building muscle: more helps — but only up to a point

If your goal is to add muscle, protein clearly matters, but it isn't a case of "the more the better" forever. According to PubMed, a 2018 systematic review and meta-analysis of 49 randomized trials in nearly 1,900 people found that protein supplementation meaningfully boosted gains in strength and lean mass during resistance training — but the benefit plateaued: intakes beyond about 1.6 g/kg/day produced no further gains in fat-free mass.[3] That's why the muscle-building range tops out around 2.2 g/kg rather than climbing indefinitely — the extra headroom mainly helps leaner or dieting individuals, not as a license to chase ever-higher totals.

Losing fat? Protein is your muscle insurance

When you eat in a calorie deficit, your body can burn muscle along with fat. A higher protein intake is the most reliable dietary lever to bias that loss toward fat and protect lean tissue — which also keeps your metabolism and strength up. This is why the calculator nudges fat-loss targets into the same 1.6–2.2 g/kg band used for building muscle: in a deficit, higher protein plus resistance training is what preserves the muscle you already have.

Older adults: a higher floor, not a lower one

Because of anabolic resistance, the usual advice to "eat lighter" with age can quietly backfire. According to PubMed, the international PROT-AGE expert panel reviewed the evidence and recommended that healthy older adults (over 65) get at least 1.0–1.2 g/kg/day, rising to 1.2 g/kg or more for those who are active and 1.2–1.5 g/kg for many coping with illness.[4] The one important exception they flagged: people with severe kidney disease who are not on dialysis may need to limit protein and should set targets with a doctor.[4] That's why the calculator raises the floor to 1.2 g/kg once you're 65 or older.

It's not just how much — it's how you spread it

Total daily protein matters most, but distribution matters too. Most people eat a near-proteinless breakfast, a modest lunch, and dump most of their protein at dinner — which means two of three meals fall below the threshold that switches on muscle building, while dinner overshoots it. According to PubMed, a controlled crossover trial found that spreading protein evenly across the day (about 30 g per meal) produced roughly 25% more 24-hour muscle protein synthesis than the same total skewed toward dinner.[5] And older muscle specifically needs a bigger per-meal dose to respond — closer to 0.4 g/kg per meal in older adults versus about 0.24 g/kg in younger ones.[6]

That's the logic behind the "per meal" figure in your result: take your daily target, split it across 3–4 meals, and aim for roughly 25–40 g of quality protein each — breakfast included. Anchoring breakfast with eggs, Greek yogurt, or a protein shake is often the single highest-leverage change, because that's the meal where most people start from near zero.

Where to get it

Quality counts because of one amino acid in particular — leucine — which acts as the trigger for muscle protein synthesis. Leucine-dense foods (dairy, eggs, fish, poultry, lean meat, soy, whey) reliably clear the threshold; lower-quality sources need larger portions to do the same job. A practical day might look like: a protein-anchored breakfast (~30 g), a palm-or-two of protein at lunch and dinner, and a snack such as Greek yogurt or a shake to fill any gap. Whole foods first; a scoop of whey or a plant blend is a convenient tool, not magic in a tub.

Is high protein safe?

For people with healthy kidneys, the intakes discussed here are well within safe territory — there is no good evidence that protein in this range harms normal kidneys. The clear exception is established kidney disease, where targets should be individualized with a clinician.[4] As always, body weight, training, illness and personal goals shift the numbers, so treat your result as a sensible starting frame, not a rigid rule.

The bottom line

The 0.8 g/kg minimum keeps you out of deficiency; it doesn't keep you strong. For most active adults, somewhere between 1.2 and 2.2 g/kg/day — depending on whether you're maintaining, building or dieting — is the range the evidence supports, spread across the day in 25–40 g servings, and paired with resistance training to make it count.
