Your Longevity Score: The Daily Habits That Actually Add Years
A handful of everyday habits do most of the heavy lifting for how long — and how well — you live. Here's what the research actually supports, scored out of 100.
We tend to imagine longevity as something locked in our genes or bought in a supplement bottle. The evidence tells a humbler, more hopeful story: a short list of ordinary daily habits explains a remarkable share of who stays healthy into old age and who doesn't. According to PubMed, a landmark Harvard analysis that followed more than 120,000 American adults for up to 34 years found that people who combined just five low-risk habits — never smoking, a healthy body weight, regular physical activity, moderate alcohol use, and a high-quality diet — lived on average about 14 years longer (women) and 12 years longer (men) at age 50 than people with none of them.[1] That is not a rounding error. It is roughly the difference between an unremarkable old age and a missing decade.
What makes that finding so useful is that none of those five habits requires money, genius, or a clinic. They are decisions you remake every day — what's on your plate, whether you move, whether you light a cigarette, how much you drink, what your weight settles at. The same study estimated that more than 60% of premature deaths could be attributed to not following those low-risk patterns. In other words, the ceiling on most people's healthy lifespan isn't set by their DNA; it's set by their defaults.

The habits that move the needle most
Not every healthy habit carries the same weight in the data. Four levers stand out repeatedly as the heaviest hitters, which is why the quiz scores them higher.

Smoking: the biggest single lever
Nothing on this list moves your odds like tobacco. According to PubMed, a large US study of more than 200,000 adults found that smokers lose about a decade of life compared with people who never smoked — but that quitting works, and works fast: those who quit before age 40 avoided roughly 90% of the excess mortality caused by continued smoking.[2] That's why "never smoked or quit long ago" earns full marks in the quiz, and why current smoking is the one answer that drags a score down hardest. If you smoke, this is almost always your single highest-impact priority — and the research is unambiguous that it is never too late to benefit.
Fitness: the lever most people underrate
Physical activity is the closest thing we have to a longevity drug, and the dose-response runs deeper than most people assume. According to PubMed, a study of more than 122,000 patients undergoing treadmill testing found that higher cardiorespiratory fitness was associated with progressively lower mortality, with no observed ceiling — and that being in the lowest fitness group carried a mortality risk comparable to, or greater than, traditional risk factors like coronary disease, diabetes and smoking.[3] The practical takeaway is built into the quiz's top exercise tier: aim for at least 150 minutes a week of moderate activity, and add two strength sessions to protect the muscle that keeps you independent later.
Diet: Mediterranean, not perfect
You don't need a flawless diet to score well — you need a mostly-plant pattern. According to PubMed, the PREDIMED randomized trial assigned older adults at high cardiovascular risk to a Mediterranean diet enriched with extra-virgin olive oil or nuts, and found a roughly 30% reduction in major cardiovascular events versus a control diet over about five years.[4] Vegetables, legumes, fish, whole grains, olive oil and nuts; less ultra-processed food and red meat. That single shift — from "mixed with a lot of junk" to "mostly whole foods and plants" — is one of the most reliable upgrades available, which is why diet quality is one of the higher-weighted factors in your score.
Alcohol: less is the safer bet
The old idea that a daily glass of wine is good for you has not held up well. According to PubMed, the Global Burden of Disease 2016 alcohol analysis, pooling data across 195 countries, concluded that the level of consumption that minimizes overall health loss is zero, and that any protective effect on heart disease is outweighed at the population level by alcohol's other harms.[5] The quiz reflects this by giving its best scores to light or no drinking and penalizing heavy use — not as moralizing, but because the mortality data point that way.
Sleep: a window, not "more is better"
Sleep is a U-shaped story: both too little and too much track with higher mortality. According to PubMed, a meta-analysis of prospective studies covering well over a million people found that short sleepers had about a 12% higher risk of death and long sleepers about a 30% higher risk, compared with people sleeping around seven to eight hours.[6] So the goal isn't to maximize hours in bed — it's to land consistently in that 7–8 hour window, which is exactly where the quiz awards full points.
Connection, weight, stress and purpose
The remaining factors are quieter but real. According to PubMed, a meta-analysis of 148 studies found that people with stronger social relationships had a 50% greater likelihood of survival over follow-up — an effect on mortality comparable to quitting smoking and larger than obesity or physical inactivity.[7] That is why social connection is weighted as a heavy hitter here, not an afterthought. Body weight, day-to-day stress management, and a sense of purpose round out the picture: each is independently linked to health and longevity in the literature, and together they capture the parts of healthy aging that a diet-and-exercise checklist alone tends to miss. How to read your grade

The most useful part isn't the headline number, though — it's the three lowest-scoring habits the tool flags as your priorities, each with one concrete next step. Longevity isn't built by perfecting the habits you've already nailed; it's built by closing your biggest gaps.
The bottom line
The research is consistent and, frankly, encouraging: most of what determines how long and how well you live runs through a handful of ordinary, changeable habits — and they compound. The person who quits smoking and walks daily and keeps a few close friendships isn't just adding three small benefits; the gains stack, because these habits reinforce one another. Better sleep makes exercise easier; exercise improves mood and steadies eating; connection buffers stress. That's why the people at the top of these studies don't look like elite athletes — they look like ordinary people whose ordinary days happen to be built well.
